Coach Misty’s 30-Second Sprint Intervals


This time-based interval session follows a 1:2 work-to-rest ratio, meaning your hard effort is 30 seconds, followed by a 1-minute recovery. These short, intense bursts push you close to an all-out sprint while allowing enough recovery to maintain speed and efficiency.

If you’re familiar with track workouts, this is comparable to 150-180 meter intervals, but can be done anywhere—no track required! It’s also a great introductory interval workout for runners new to speed training.

Why This Workout?
Builds speed & power for races from 5K to marathon
Develops anaerobic capacity (training your body to handle high-intensity efforts)
Improves neuromuscular coordination for better turnover & efficiency
Adaptable for all levels – increase reps based on experience & goals

Effort Level:
Each 30-second sprint should be a controlled, near-all-out effort—fast, but sustainable for the duration. Focus on efficient form, quick turnover, and strong posture. Expect to feel an oxygen deficit at the end of each rep—if done right, you’ll need the full recovery period.

Where to Run:
Any surface works! Flat routes are best for pace consistency. This workout is designed to be off-track-friendly and adaptable to different terrain.

Workout Plan:

🔹 Warm-Up: 15 min easy jog (or 1-2 miles), followed by dynamic stretches
🔹 Main Set: 15-20 rounds of:
➡ :30 very hard effort (fast but controlled)
➡ 1:00 recovery walk or easy jog
🔹 Cool-Down: 15 min easy jog
