Boost Your Running with Tempo and Interval Workouts

Looking to level up your endurance, challenge your aerobic capacity, and sneak in some speed? This workout is for you.

The Tempo + Descending Time-Based Intervals session combines the best of both worlds: a strong sustained effort to build stamina, followed by shorter, faster intervals to push your limits just when you’re already a little tired. Why? Because racing isn’t done on fresh legs—and training shouldn’t be either.

Let’s break it down.

Why This Workout Works

This two-phase workout is a fatigue-based training session, designed to simulate race-like conditions where you start steady and finish strong—pushing past tired legs and mental fatigue. It’s perfect for:

✔️ Runners training for the 5K, 10K, Half Marathon, Marathon, or Ultra
✔️ Athletes needing variety and challenge in their training
✔️ Those looking to build stamina, boost lactate threshold, and improve aerobic efficiency

Key Terms to Know

  • Tempo Pace: Think comfortably uncomfortable. Usually close to your half marathon pace, it’s the sweet spot where you’re working, but not gasping.
  • Hard Effort: This should feel like 8-9 on the perceived effort scale. You’re breathing hard and can only get out a few words at a time.
  • Float Recovery: NOT a walk or shuffle. It’s an easy run pace, just light enough to catch your breath while still moving. You’re staying engaged, not hitting reset.

Surface + Setup

This workout is best done off-track on a flat surface—roads, paved trails, or treadmills work great. A consistent pace is key.

🔥 The Workout

Warm-Up

15–20 minutes easy jog
Add in some dynamic stretches to get loose and ready

Phase 1: Build the Base

20 minutes at tempo pace
Then jog easy for 5 minutes to recover

Phase 2: Descending Intervals (With Float Recoveries)

Now that you’re a little fatigued, it’s time to test your speed and stamina:

  • 2 x 90 seconds hard / 90 seconds float
  • 4 x 60 seconds hard / 60 seconds float
  • 4 x 30 seconds hard / 30 seconds float
  • 6 x 15 seconds hard / 15 seconds float

Cool Down

Finish with 15–20 minutes easy jogging to bring your heart rate down and flush out the legs.

How to Modify or Progress

  • Need More Mileage? Add 5–10 minutes to your warm-up or cool-down.
  • Short on Time? Cut the tempo block to 10–15 minutes or reduce the number of intervals.
  • Feeling Strong? Add one extra rep to each round in Phase 2, but keep quality over quantity.

Coach Misty’s Tip

This is one of my favorite go-to workouts for athletes training across all distances. It’s mentally engaging, physically challenging, and flexible enough to tailor to your needs. The key? Listen to your body. Push when it’s time, recover with intention, and remember: the magic happens when you train smart—not just hard.
